CLIENT PROGRESS Remarkable weight loss progress from my client @ambersugz ! Why your “bad” habits aren’t actually bad You know those “bad” habits you have with food? Habits like binge eating after a bad day at work. Mindless snacking while avoiding a toxic relationship. Overindulging while socializing to fit in or avoid confrontations. What if I told you they aren’t actually bad habits. They are helpful habits; Habits to protect you. Now, I know what you’re probably wondering, “Kev, wtf are you talking about? There is nothing helpful about me devouring the entire box of cookies.” Well, yes, I understand it’s impacting your weight loss goals. But it’s been a habit that has been engrained to protect you. These habits that you consider “bad” have been your coping mechanism. To protect you from the toxic relationship you were in. From those years of constant stress from that unhealthy work environment So, in this case, that habit was a moment to escape. It was something that brought you joy during hard times. Are calories really all that matter for weight loss?? 🤔 “Eat less, move more” Is that true? Yes… It it helpful? Not really. Yes… calories determine weight loss. Always have. Always will. And no matter how many “gurus” try to convince you there is something more sinister behind the scenes… Every study shows the same result.. When you eat less calories than you burn… You lose weight. Regardless of age, hormones, carbs, seed oils, insulin, or anything else the becomes the new scapegoat That being said... Some foods like protein, fiber, and veggies help you stay full and reduce calories. Walking and tracking steps helps you burn calories. And strength training helps you burn fat… not muscle. So while calories matter most… There are more helpful strategies than just telling someone to “Eat less… move more” Focus on adding more nutrient dense foods, more muscle, and more daily movement. Don’t worry as much about cutting out all your favorite foods and doing intense daily cardio. Stop breaking promises to yourself… it’s no wonder we don’t trust ourselves in this process 🤷🏼‍♀️ How crappy it feels to have someone else to do it to you? I think it’s more impactful when you do it yourself. If you say you’re going to work out 5 days a week, eat better every meal or make restrictive moves towards breaking unhealthy habits and you CONTINUOUSLY let yourself down… 💔 You will never trust yourself. You will self sabotage because you have proven to yourself you can’t be trusted to do it anyway so why not eat the bag of cookies or chips? 🍪 Rather, make SMALL meaningful and attainable promises like: This week I am going to eat 3 really health meals This week I’m going to work out 15 min 2 times This week I’m going to not buy that bag of chips I always do These small changes lead to familiarity with better habits and they compound. If your goal is to lose weight and feel confident in your clothes this summer, start here 🤍 1️⃣ Take a look at your eating habits and reflect. Do you eat take-out a lot? Do you tend to emotionally eat when you're sad, happy or stressed? Are your portions appropriate? Are you eating enough vegetables? Are your meals balanced between all food groups (carbs, protein, vegetables, etc.) Do you make home-cooked meals? 2️⃣ Decide on a single area that you want to improve first. Do you want to incorporate more vegetables in your meals? Do you want to limit take-out by cooking more meals at home? Do you want to limit your coffee intake? Alcohol? 3️⃣ Create a routine and a game plan to tackle that one area. Are you going to try new recipes? If yes, when? Be specific. Are you going to start drinking coffee only in the mornings 3 days a week? And, when will that be? Will it be on Mondays, Wednesdays and Thursdays? You should give a 💩 about your 💩 Your gut health is so underrated. I talk to a lot of females who think it’s normal to go to the bathroom 3x a week 😅 FYI ITS NOT! Ideally, you should be moving your bowels daily. Bloating, whether it be upon waking or consistently after eating, is NOT normal. Your gut is the driver of so many other important processes in your body. You are what you digest - not necessarily what you eat. Try these easy and simple tips to help improve your gut health! I am also a fan of checking the easy boxes before you go and throw in random gut supplements. Daily water Fiber intake Movement after meals Stress management, etc. If all of those things check out, then it may be helpful to add in a probiotic or digestive enzyme! Happy gut = healthy life 🤘🏼

Max first came to me and wanted to achieve his dream and goal physique. He had already lost weight but he was driven to change his physique to a level he’d never experienced. 
His idea was that for his 30th birthday, he wanted to prep for a photoshoot and get in to the best shape of his life. To achieve that he need a professional to guide him through the process with nutrition, exercise programming, mental support, and accountability. 
He thought that it may be a lot to ask, but said “without you, I may not achieve this goal. I don’t want to be a competition ready type of body, but if I can get closer to 6 pack and nicely shaped body that would be my goal. Do you think this is manageable?” Max and I got straight to work with a hybrid program of online programming Monday - Sunday, so he knew exactly what do you when he wasn’t with me 1-on-1. Then he also met with me for in person training 1 time per week. The first photo was his transformation over the course of a 10 week program with me. The second photo was his full transformation from his beginning to now. The following photo’s were shots from his birthday photoshoot. In his program, we initially put him in to a quick muscle building phase, followed by a fat shedding phase, and then photoshoot prepping phase for the last week. This was his result and he has indicated he’s ready to take it to the next level with his abs, and build up the chest and arms. Well done Max. Congrats and Happy 30th Birthday man!

Pizza, pasta, chips, bread and pastry all fall inside the umbrella of “Don’t eat it because its got carbs and you’ll get fat.” Yet if we examine the exact ingredients in such food we can immediately assert that carbohydrates are not the only caloric variable present. ⁣ ⁣ Because the examples displayed on the right of this graphic represent foods containing calories from carbs, protein and more pertinently, fat which houses caloric density. ⁣ ⁣ Put simply, fat contains 9 calories per gram, compared to 4 calories per gram within protein and carbs respectively. Therefore, the presence of protein and fat (via additional ingredients) within food will increase its overall caloric worth. Calorie balance (of any macronutrient ratio) determines body composition. Can counting macros help you lose weight? When it comes to losing weight, the amount of calories you consume on a daily basis matters more than the your macros i.e. the amount of carbs, fats and protein in your diet. To be able to lose weight, you need to be in a calorie deficit & burn more calories than you consume. While the ratio of the macros in your diet may not directly influence your weight loss goals, it can have a big impact on how well you can stick to your calories deficit. Being aware of your macros can also be a great tool to help you with having a balanced diet including a range of all the macros & micronutrients to support you with a healthy lifestyle. If you are trying to shed some extra weight, making sure you are eating a well balanced diet can have a major role on how hungry or full you feel, your metabolic rate, appetite hormone response & muscle repair. Please bear in mind that it’s possible to eat poorly while counting macros as you can fit in different types of foods in your macronutrient target. For example you might be able to fit fatty meat and desserts in your carbs and fats target, but you won’t feel satiated as much as you would when having a meal which includes lean & high protein sources & plenty of fibre. I always advise my clients to stick to whole foods as much as they can & consume lean protein sources, unprocessed carbohydrates & healthy fats. Prioritising whole foods in your diet will help with feeling fuller for longer & can lead to having fewer cravings & consuming less calories. While I encourage my clients to make healthy choices & nourishing whole foods, I also make sure they wouldn’t deny themselves anything they enjoy, as in my opinion this can backfire & lead to overeating down the line. Here's the honest truth about your weight loss journey. Somewhere along the way, you will slip up. And if you’re someone who hasn't yet mastered letting go of the rigid, black and white thinking or shutting up the mean girl voice in your head telling you that since you already got off track you might as well keep going, it can be difficult to choose again. Both in terms of your thoughts and actions. But know this. It's never the first mistake that slows your progress. It’s what you make it mean about yourself, your ability to be successful, and the impact that one small slip up has on your results. When you let the negative self talk run the show instead of stopping it in its tracks, that one incident of overdoing it that wasn't enough to put a dent in your progress, snowballs into even more. And then the amount of time it takes you to recommit grows longer. To the point you now have set yourself back further than if you had forgiven yourself and moved on. As counterintuitive as it seems, you can never have too much self compassion. So the next time you find yourself not being able to give 100%, or acting out of alignment from your intended plan, remember that you’re an imperfect human, and forgive yourself. Then choose a helpful thought that will allow you to take action in the right direction and get the momentum going again. Over time, all those little right choices will add to the progress piggy bank, and eventually you’ll find yourself where you want to be.

Even if you’re in a calorie deficit, the scale might not ALWAYS go down… Weight fluctuates from day to day. That’s totally NORMAL 💁🏼‍♀️ It’s all about trends 📉 Is your weight TRENDING downwards? Are you losing inches? Does your clothes fit better? If YES, you’re on the right path!👏🏻 I know it’s super annoying when the scale goes up, BUT there’s no need to throw in the towel or panic. The scale might go up (temporarily) for a few reasons: ▪️water retention due to carbs ▪️water retention due to sodium ▪️menstrual cycle ▪️food sitting in your GI tract (you need to 💩) ▪️medication and more! Unless your weight is trending up (and it’s not muscle), there’s no need to swear at the scale and have the worst day ever. I always get asked “What is the BEST exercise to lose fat?” I know the person asking always wants to hear 1 special exercise that will get them crazy results immediately. The problem is that no such exercise exists, so usually I just say either squats or deadlifts rather than go into detail about why their question doesn’t really make sense. The exercises listed are the best overall exercises for you to do because they hit multiple muscle groups. Of course you can do many others but these ones should make up the core of your workouts for best results. Exercise consistently and maintain your calorie deficit. Cardio can be very helpful in creating that calorie deficit so it’s good to add it in a few times a week. An easy way to get an idea of whether or not your metabolism is under stress and if you should be in a deficit and trying to lose fat or not is to look at your: 1️⃣ Hunger 2️⃣ Cravings 3️⃣ Energy/Fatigue 4️⃣ Mood 5️⃣ Digestion What you’re really looking for is STABILITY over notable fluctiaons in these 5 areas of biofeedback. Hunger not too low or too high as both are red flags. 🚩🚩 Overall cravings normal. Good energy / minimal fatigue struggles. Stable mood. Good digestion, minimal bloating, regular bowels, etc. It’s super important to pay attention to what your body is communicating to you. These are metabolic red flags and indicate that you’re in some trouble. This metabolism prefers fat gain to fat loss and needs to be rebuilt. Think of it like a mechanic telling you that you need new brakes and instead you keep thinking, “nah, I’m good, maybe next service call.” But then your brakes fail and your car winds up in an accident (metabolism/physical) and you get injured as well (emotional). You can’t now tow your car to the mechanice and ask “if you fix my brakes now, will the car be ok?” Unfortunately at that point you have to face that “repair” means your “car” is going to have to be in the shop for some time first. You can’t always have your foot mashed on the gas pedal. You need to learn when to ease up on the gas pedal and apply a little bit of the brakes. #fatloss #fatlosshelp #metabolismreset

Tips on how to stay full in a calorie deficit. So, if your goal is weight loss, you’re gonna be consuming fewer calories than you’d like to 😅 That’s just the way it is. And with a calorie deficit comes hunger. Now, you should not be ravenously hungry. Before anyone gets upset - no, I’m not saying you need to be hungry all the time on a weight loss journey. But hunger is a normal human response - let’s get into how to combat hunger. 1 - don’t cut your calories too low. This is the most common culprit tbh. You don’t need to be eating 1,000 calories per day to lose weight. Your calorie deficit shouldn’t be more than 500 below your maintenance calories. (As a beginner especially) 2 - eat protein with your meals. You gotta get your protein up, fam! Aim for 25-30g of protein with each meal. It will help keep you full. Shoot, if you can do 30-40g per meal, that’d be amazing too. 3 - eat more fruits and veggies. Fruits and veggies are low in calories, high in fiber, and will help you stay satisfied. Berries, melons, apples, etc. broccoli, cauliflower, brussels sprouts, doesn’t matter. Just get em’ in! 4 - eat starchy carbs. Carbs like potatoes, oats, lentils, quinoa, whole wheat bread are going to be a bit more filling than simple carbs. Nothing wrong with simple carbs. But eating carb sources that contain fiber is a big win on your journey. 5 5 - prioritize your sleep. Sleep is sooo important for your overall health, but also for fat loss. Try to aim for 6-8 hours of sleep per night. Your hunger hormones and energy levels will thank you. 6 - drink 0 calorie / low calorie beverages. Limiting your liquid calories on your weight loss journey is a great idea. Try focusing on eating your calories instead of drinking them. Opt for the low calorie drinks instead of the full calorie drinks if you can. 7 - don’t neglect healthy fats. Having healthy fats like nuts, nut butters, avocados, seeds, salmon, etc. can help you stay full for a longer period of time. Were these tips helpful? A year ago I decided I was done with being unhealthy and not looking good. After I had my son nearly 6 years ago I never went back to the way I was before. And I used to believe anything I saw on the internet from different diets to all sorts of things that you would magically lose weight. And I can say I tried everything… you could only guess what the end result was. I was so fed up with being fat and not liking what I saw in the mirror. I stopped wearing skirts and dresses and didn’t go shopping as I didn’t like how clothes looked on me.. until one day I reached out to a PT who understood me very well and what I really wanted. I remember sitting on that construction and asking “how can you be so sure you can get me results” and I am not going to lie at first I only went to those sessions because I paid money. With time I actually saw results and a lot of improvement on my overall health. I had to learn to be patient because the results that I wanted could not happen overnight. It was really hard at times but I also fell in love with exercise and having well balanced diet. Not only I lost 17kg in the process but I maintained all of my muscle which is huge win. I have a lot more work to do before I am where I want to be with my physique but the road is clear now. I love The Gym Nurse (an account worth following) Tracking helps us more objectively review our intake and provides us with the knowledge to make more informed choices in the future when we are no longer tracking. Posted @withregram • @thegymnurse I’m sorry you are not doing “everything you can”!! Please stop expecting fat loss to come easy or without sacrifice! I wish it wasn’t. The majority of you will have to make some major habit changes to see fat loss. I still talk to women daily who are “trying” to lose fat without any success. With a deep dive audit I find lots of cracks! Keys to losing fat… Calorie deficit (a diet high in protein/veggies/fruit/whole grains), not being sedentary, not drinking alcohol routinely, drinking water, getting plenty of sleep, and lifting weights. That’s a good place to start. If you aren’t having progress take an honest look at this checklist. I will say many people think they are in a calorie deficit, but you’ll find they don’t weigh food, don’t track everything, take days or weekends off, eat out a lot. That makes a difference. 💥ONE YEAR UPDATE - MICHAEL TORRES💥 . Michael joined TEAM FOS in May of 2023. He is a published author, father of 2(soon to be 3), husband, and professor at the local college. . He has lost 40lbs from May 2023 through Labor Day 2023 . Michael is following the TEAM FOS “play” - High Protein / Calorie Deficit Nutrition plan (not starving) - Resistance Train 3x per week and get in additional movement when we can (walking) - Focused on Gut Health, and filled gaps from his nutrition with Microfactor and Opti-greens - Focused on Progress > Perfection…we weren’t perfect everyday, but we did our best and kept showing up . He didn’t quite have “the look” he wanted yet, so we went to work - training hard with a calorie surplus to GAIN MUSCLE. We put on 9lbs in 4 months…no we’re working on “leaning” back out to 153-155 . When Michael Started in May of 2023 ❌Was unaware of what to eat or how much - “tracking food” was new to him ❌Had a goal of losing 25lbs because he thought that was achievable ❌Was not consistently lifting “the weights” . Now Michael ✅Tracks his food, understands the role protein plays in results and understands his emotional eating habits more, specifically how it impacts his mood, patience, & reactions ✅Lost 40lbs in 4 months! ✅Overall ability to focus on the task at hand has improved ✅Works out first thing in the morning, investing in himself FIRST makes for a great, energy-inducing start to his day and he is then able to pour into his family and students .
