New Experience for May: Aqua Fit with the FIL. I've been going for over a week now and I'm starting to get the hang of it. I manage to do something ditsy each session and end up in fits of laughter when I'm not singing along to the tunes. Whenever we are meant to move, I can't and whenever we need to stay still, I move. The lovely Bev has taken me under her wing and given me some pro tips. It's harder than it looks. If anyone was sitting there watching us they would be wetting themselves laughing. I told a mate about it not long ago and I cracked up when they said "SJ you do realise that's for old people." Maybe it stereotypically is. A lot of the people in class either need their hips/knees replaced or have already had them done. There's a few of us under 60. For years I've believed that exercise should be fun. I definitely have fun when we go. I laughed when John recounted the story of how one time he kicked a woman in the butt and she exclaimed loudly "you just kicked me in the butt." He replied with "that was meant to be just between us." I may have kicked someone during my first session... I went to get out of bed the other morning and noticed my torso felt sore. I said to myself laughing "SJ that's your abs of jelly turning to abs of custard." It's a good workout. I get so warm that I think "I need to hop in water to cool down" then... "hold up. I'm already in water." I enjoy our time in the spa afterwards. We sometimes go for coffee too. I've enjoyed getting to know the regulars. I'll enjoy it for the remainder of my time here in Napier. I plan to continue going. It's been helpful this last week with the wet weather. It wouldn't have been that long ago that I wouldn't have been "brave enough" to attempt this. I would've been too self conscious. On my first day a woman asked if it was my first time and I said to her "is it that obvious?!" I'm so glad I no longer take myself so seriously. It's one of the best favours I've done for myself. I've noticed lightening up has a ripple effect. Others in the class laugh at their clumsiness too. Which can never be a bad thing in my opinion. 🏊‍♀️

Here is the table, modified from Jan Louw, 1989 that I referred to yesterday in my @comradesmarathon training tips. Unfortunately I have had to make it into two smaller tables for ease of use. Table 1 is for marathon times of 2.18 to 3.14 and Table 2 is for marathon times from 3.20 to 4.30. Compared to the other prediction tables doing the rounds, what makes this one more accurate is that it takes training distance into account. In this regard, the part to pay most attention to is the weekly distance run during March & April and carried into the first 2 weeks of May. #onlinecoach #pacing #ultramarathons #runfaster #runsmarter

The secret sauce to making gains in your training - is to refuel properly after training! Instead of skipping a meal or snack after practice - EAT SOMETHING. Make sure you have carbs, protein, fluid, and electrolytes. 🍇Carbs replace the energy and glycogen you just burned up during practice. 🍳Protein helps muscle rebuild and repair - decreasing overall soreness and creating solid structure to help decrease injury risk. 🧃Replacing fluid lost through sweat and expiration will prevent dehydration and help to clear cellular damage done during exercise (this is normal and is part of training adaptation). 🧂You lose electrolytes in sweat - so it’s necessary to replace them. Account for sodium, potassium, and magnesium. Make the most of your training so you can make the most of your athletic potential. A flush workout after a long day of travel was just what my body needed this morning. Texas really hits hard when it comes to training. Although I am Texas grown, every time I come back to visit, the trifecta of high sustained winds, dew point, and feel like temps bring especially tough conditions for my running. This morning at 6:30am, the winds were 12-14 mph sustained (gusts of 22+), dew point of 78, and a feels like temp of 88 degrees. 🥵 I don’t shy away from training in all weather conditions though because you can only control the controllables. And, you can never control the weather on race day! A state championship DOUBLE for @riversantiag0 River showed up to his state meet on A MISSION: 1️⃣ Starting it off with the mile, River throws down a NEW PR of 4:20 improving his previous PR by TWO SECONDS 2️⃣ Coming off his first PR of the day River recovered and wanted some more. He took the line in the 3200 where he ran ANOTHER PR of 9:22, a FOUR SECOND PR. 3️⃣ At the end of the day River went home with TWO NEW PRS, A 5th place finish in the 1600, and a 4th place finish in the 3200!! Just wanted to congratulate St. Brendan senior Kaycie Aquilino on a tremendous high school career. Kaycie was a state qualifier all 4 years of track and was a key member of our St. Brendan cross country team that finished on the podium a couple of years ago. More than her athletic talents, though, she was a team leader who was willing to challenge her teammates and herself in order to achieve team goals. The only regret is not being able to be there for her senior year to coach her through her final season. Her HS prs: 5k (xc) - 18:50 800 - 2:24 1600 - 5:09 3200 - 11:15 Can't wait to see her run at UCF! Thought about putting my training on here from now on, so lets start with a recap of the first week of may. Tapering for Herentals 3000m on Wednesday with goal of Firmenlauf Trier 5.3k one week after. Remember the research on grip strength? Researchers found that the rate of cellular aging increased as strength decreased. Researchers measured cellular ageing by using 3 biological clocks as a prediction: ✔️ DunedinPACE uses a DNA Methylation algorithm to assess a person’s celluar age through blood samples. ✔️Phenoage runs 9 blood tests to establish whether you are older or younger than your actual chronological age. ✔️GrimAge (what a depressing marker name by the way) uses DNAm to predict your health outcome or your life expectancy The Foundation of National Institue of Health (FNIH) categorised 5% of men and 15% of women as “weak” defined by grip strength below 26kg for men and 16kg for women. Happy Track Tuesday, Instafam! It’s my favorite day of the week where we get to have fun & run fast! 🏃‍♀️‍➡️ Today’s workout was: 1.5mi WU 16 x 400m @ 7:50/mi 200m recoveries in between 1mi CD 400s averaged 7:35/mi (a little fast but 🤷‍♀️ YOLO!) Overall run: 8.47mi | 1:22:52 | 9:47/mi (no stops 🙅‍♀️) 16 reps sounds overwhelming but it doesn’t have to be! Some tricks I use for high rep interval workouts are: -Start a little slower than goal pace. You can always speed up later if you are feeling it, but you don’t want to empty the tank too soon! -Focus on a smaller chunk of reps at a time. My strategy for today was not to worry about tackling all 16 intervals at once but break it up mentally into 4 sets of 4x400, just focusing on getting through 4 reps at a time. -Have a plan for recovery. Those first couple recovery intervals are deceiving & you’ll be tempted to go too fast. If you are planning to jog your recoveries, really slow your pace down from the beginning so you conserve your energy for the reps! And (unless your coach specifies otherwise) it’s perfectly ok to walk your recoveries! The point is to allow your HR to recover so you are ready to go again for the next rep. I planned ahead of time to walk every 4th recovery & slow jog all the rest. Having that walk break after every 4 reps broke up the workout and helped me feel less overwhelmed by all 16 reps. Plus, it allowed me some extra time to fuel & hydrate! -Fuel! You need energy to run fast! High reps really add up. Figure out how long your workout will be ahead of time & plan accordingly! I programmed my workout & knew it was going to be 8.5 miles total. I personally fuel every 3-4 miles. I ate a pop tart before the run, took a gel at mile 1 & mile 4.5, and I felt great during the workout! -Lastly, have fun! Find the joy in digging deep. Turn it into a game! I personally love to challenge myself to negative split my intervals and empty the tank on my last rep! It gives my mind something to focus on other than how hard the current interval feels! Hope these tips help you crush your next interval workout! 💪

Eigentlich (dieses Wort🤦‍♂️) wollte ich heute die 4 vorne stehen haben, ABER (das muss nach 'eigentlich' einfach kommen) es kam anders. Tempomäßig voll auf Kurs bis Kilometer 5, als mir @franzidrews entgegengelaufen kam. Große Freude, Umarmung und quasselnd ein paar hundert Meter zusammen gelaufen. Tschüss Zielvorgabe. Was soll ich sagen - Freude schlägt Geschwindigkeit - und zwar um Längen. Ein schöner Lauf zum Tagesstart. Was mich zum Nachdenken darüber brachte, warum ich überhaupt laufe. The next in my series of tips for @comradesmarathon runners and other ultra distance athletes is the question of whether to have breakfast or not, and if so, when. I published a study on this with my research team, done on cyclists, a long time back. There is little doubt that a small high carb breakfast is beneficial in achieving your best performance, but there are some important considerations. First, you will need to check this out before race day, and you don’t have much time left, so don’t delay. Second, there are some people who just don’t tolerate a breakfast, even when done correctly, suffering from gastro issues during the race. The correct procedure relates primarily to the timing. Due to something called reactive hypoglycaemia, you need to eat your breakfast quite long before the start. In untrained and modestly trained people, 90 mins is sufficient time for blood glucose, insulin and free fatty acids to return to normal, but in well- trained people this increases to as much as 3hrs. #fueling #preracemeal #comrades #onlinecoach #runfaster #runsmarter

🛑You are not too busy to strength train 👇🏼 Ten minutes of strength work after your run is better than running for ten more minutes. Runners don't need to be super strong, but if you neglect strength work completely or don't do it consistently, you will never be the runner that you could be.
