Find your MAF aerobic heart rate: 1) subtract your age from 180 (not 220) 2) select from the following list that sums you up: a) recovering from major illness – subtract 10 b) injured, have regressed in training, get more than 2 colds per year or have been inconsistent with training – subtract 5 c) training consistently (at least 4 x week) for up to 2 years without any of the problems mentioned – add/subtract 0 d) been training for 2+ years without problems and have made progress – add 5 For example, a 40yr old who regularly trains but hasn’t seen much improvement: (180 - 40) - 5 = 135bpm Now for the test: Find a flat track that you won’t have to stop for traffic lights and driveways eg. your local park, along the beach or use a treadmill. Run 1km as fast as you can but without letting your heart rate go above your score. At the end of the 1km, hit lap on your watch/phone app and continue the test without resting. Do this for 3-4kms and record your 1km times. Re-test again in a few months to see what progress you make after doing some consistent training at your MAF heart rate. SALMON FRIED RICE 200g of skinless salmon 1 x cup of sliced green beans 1 x cup of thin asparagus 1 x cup broccolini 2 x scrambled eggs 1 x tbsp finely chopped ginger 1 x cup of cooked rice 1 x tbsp olive oil 2 x tbsp of soy sauce A more few ingredients than my usual recommendations but you can use any green veggies and most people have eggs, soy and either chilli or ginger in the fridges anyway. 1) Bake salmon in the oven to avoid needing additional olive oil (if looking to reduce calories) 2) Scramble eggs and put to the side 3) Stir-fry all other ingredients and then at the last minute add it all together - simple! 3 THINGS YOU WILL NEVER FIND IN MY TRAINING PROGRAMS 1) Too much high intensity This can lead to injury, excessive fatigue and a decline in performance. 2) A whole lot of flapping about Flapping about doing 100's of burpees, jump lunges and exercises where technique goes out the window when fatigue sets in, is asking for problems. 3) A tone of variety You don't need to reinvent the whole program every few weeks. WEEKLY WRAP UP Focusing on what you can’t do or whatever limitations you might have right now, isn’t a great strategy for success. Instead, control what you can control. If you’re injured and can’t do certain exercises, Do the ones that you can. If you can’t train at all, Focus on your diet and/or your rehab. If you can’t get to the gym because of work commitments, Have a plan B that you can do at home or make sure you have a flexible training program that you can adjust to fit your week. Just because you have a flat tyre, Doesn't mean you need to slash the other 3! If you're like most people and have bought into the 'no pain, no gain mentality' You're probably spending too much time running hard. But, don't you need to run faster, to run faster? Yes.... But no where near as often as you think. Only 20% of your total training time should be at a fast/hard pace. If you're only running for 3hrs per week... I sometimes say that adventure photography is almost like an entry-level action sport. It has a similar spirit of outdoor exploring but without the intensity that some of the outdoor sports require. This makes it inviting to a lot of people who want something to do while exploring - but without the extreme and risky parts. With that logic, I've always viewed adventure photography as a "lifestyle-sport". Over the past winter I met a couple of guys who moved to Iceland to live on and explore the island with a camera. A relocation type move action sports folks (like ski bums) are more known for. As the days go by I see more adventure photographers making these types of bold lifestyle moves. I am not sure exactly what I am saying but I think it is really cool people are moving countries, to explore and embed themselves in these amazing places. It really feels like adventure-photography has grown into it's own "lifestyle-sport". WEEKLY WRAP UP You don’t need to be great. You just need to be good at a lot of things. I’m not a great runner. I’m not overly fast. And I resemble more of a staffy running after a ball than the graceful greyhounds that most high-level runners look like. But what I am good at is… Being consistent with my training. Sticking with my training plans. Planning my meals and managing what and when I eat. Adhering to recovery sessions and doing my rehab. And by doing these things that I’m good at, makes me the best runner I can be. Because it keeps me doing the thing that I love - running. So what I’m trying to say is…. You don’t need to be the greatest athlete or the strongest person in the gym. You just need to be good at the things that go towards putting your goal in the best position to see success… So you can be the best you can be. 3 MISTAKES THAT I MADE WHEN I STARTED OUT RUNNING 1) Running too hard, too often I’d always run the same route and each session I’d try to better my times. If I missed the target, I’d see it as a poor effort. My body couldn’t recover from this constant hard training and by not varying intensities / durations I was adding to my constant fatigue and my performance and adherence suffered. Now I stick to an 80/20 split. Making sure my easy runs are easy, and my hard runs are hard. 2) I ignored doing strength training I did zero strength training. I thought in order to become a better runner, all I needed to do was more running. What I didn’t think of was the forces that go through your body while running (4-10 x your bodyweight in force per step) The point of strength training is to give your muscles, tendons, and ligaments the ability to handle this stress better. And therefore reducing the chances of injuries. 3) I was doing too much, too soon I’d get excited and I’d go from nothing, to running 4 days a week OR every now and then I’d just throw in a super long run ‘just to see if I could do it”. After a while, I ended up with niggling injuries that would sideline me for a few days. These constant setbacks destroyed my progress. WEEKLY WRAP UP That pity party you're throwing yourself is a lot like going on a bender. Do it for one day (the bender or the pity party), then you snap out of it and own whatever got you to this point… The next day you feel a bit dusty, a bit flat, but you get through it. Go on a week long bender. Now that’s a whole different ball game to recover from! (both the bender and the pity party) The momentum needed to pull yourself out of the hole you create... Is often harder to deal with than the problem that caused you to get there in the first place. It’s okay to feel sorry for yourself if something doesn’t go to plan… Hell, these past few weeks I've certainly have had my moments! Just because you do a long run, hard intervals or an intense session in the gym… Doesn’t mean that you’ve earned the right to eat crap. This, I see all the time. A diet full of overly processed foods that are low in vitamins, minerals and nutrients, over time, will tank your performance. sh #t in = sh #t out What you eat is what fuels your sessions. This EF4 is definitely one of the wildest tornadoes I've ever chased. 🤯🌪️ We tracked this monster in Canada where it grew to be over 620 meters / 678 yards wide! Over 6 football fields wide! It did some damage, but fortunately no lives were lost. Why run on a treadmill when you can just go outside? But what happens if you're returning from an injury/illness or just starting out and you don’t want to have to commit to running a certain distance? Too many people I come across will set out to run 5-10km, experience pain at the 2-5km mark but push through it just to get home quicker and end up doing further damage to themselves. What happens when it’s 40 outside and you can only run in the middle of the day? Often this is an excuse to miss training altogether, a treadmill is a great option to get the km in without getting heat stroke! What happens if you have kids and a treadmill at home is the only option? I know there were times when it was a home workout or nothing. When I was training for triathlons and the boys were tiny it was the perfect thing to use while they were sleeping. Running outdoors in the fresh air will always be my preference.
